What to do when the urge to watch porn hits
You do not have to settle your entire relationship with porn right now. Make room for the next decision.
Start with the device in your hand
You are already on the sofa. The feed is open. You know which profile you are about to tap. A plan that begins with “never feel an urge” is not useful here. Choose an action that changes what you are doing now.
Put the phone face down, close the tab, or stand up from the laptop. You may still want to watch. The aim of this first step is to interrupt the route long enough to choose what happens next, not to prove the feeling has disappeared.
The following is a practical exercise we created for this guide. It is not a validated treatment protocol, and there is no guaranteed number of minutes after which an urge ends.
Say what is happening, in ordinary language
Try: “I am having the urge to watch porn. I am alone, and I am looking for a break.” Or: “I want to check that creator’s page. That is usually how I start.” Use words you recognize, rather than a motivational speech.
You can notice a thought without agreeing to follow it. “Just one video” is a thought. “I have already ruined today” is another. Neither needs to decide the next action for you.
If you choose a brief breathing or grounding exercise, keep it comfortable: feel your feet on the floor, look around the room, and take an ordinary breath. Stop an exercise that makes you feel worse. It is an option, not a test you have to pass.
Move to a setting where your plan is easier
If the usual route starts in bed with a phone, stay out of bed for a moment and leave the phone elsewhere. If it starts at the work desk, close the laptop and leave the desk. If it starts while you are alone, consider a shared room or a public place that is appropriate and available.
Choose the smallest useful change. “Go to the kitchen and drink some water” may be more doable than “change my entire evening.” Decide what comes after it, so the pause does not simply end with reopening the same site.
An urge plan you can write down
When: I start checking creator profiles after work.
First: Close the feed and leave the phone on the kitchen counter.
Next: Put on shoes and walk around the block.
Then: Make dinner before picking up the phone again.
If I still want to watch: Repeat the pause or contact the person I agreed to check in with.
Offer yourself the thing you were looking for
Was the pull about arousal, a break, distraction, or company? You do not need a perfect answer. You need an alternative that fits the moment and your chosen boundary.
For a break, try stepping away from work. For loneliness, send a normal message to someone you know. For tiredness, prepare for sleep. You can also acknowledge that an alternative may feel less immediately appealing than porn. It can still be the decision you want to make.
A blocker can support your boundary; a short audio practice can give you a script to follow. Neither should replace your choice of what to do next. If you use a guided recording, listen somewhere you can safely give it your attention.
Review the moment later
Once you are doing something else, write one sentence about what helped or where the plan broke down. Keep it practical: “The walk helped, but I took the phone with me and opened the feed again.” That suggests a change you can test next time.
